If your goal is to build muscle make sure to get at least 1g of protein for every pound you weigh, and make sure some of that protein is right before AND after your workout. For the best results, pair whey protein with a simple carb (such as white bread or a sports drink) right after your workout. The resulting insulin spike helps the whey protein get into the muscles, and whey digests faster than other proteins.
Get at least 30g of fat per day (minimum) with NO trans-fat. Make all other carbs you eat the slow digesting kind (i.e. opt for old-fashioned oatmeal instead of instant, etc.).
As for your workout, 2-3 days a week, and never train the same body part two days in a row. Do at least 30 minutes minimum. You can go longer if you want.
